Calories decide the fat. Protein decides the muscle.
That is the cleanest reading of the best controlled overfeeding data we have. It is also the line people get wrong in both directions. One camp treats extra protein like a free food. The other treats every scoop like a fat bomb. Both miss the study.
Protein still has calories. A surplus still stores fat. What changed in the ward was composition, not the laws of energy.
Does extra protein make you fat?
Extra protein does not automatically become extra fat. In a controlled 8-week overfeeding study, people eating the same calorie surplus stored similar fat whether protein was 5, 15, or 25 percent of calories. The high-protein groups gained about 3 kg of lean mass. The low-protein group lost lean. Protein still has calories. Composition is what changed.
If you add protein on top of an already large surplus, those grams still count. They do not vanish because the label says isolate. They also do not turn into adipose in a 1:1 way just because they are energy.
The useful fear is not "the extra scoop." The useful fear is an empty protein day inside a surplus you are already running. You can get fatter on plenty of protein if the calories are sloppy. You can also get softer on a "clean" surplus that starves the tissue.
That is the operator split. Calories set the fat invoice. Protein sets whether the rest of the gain is tissue you trained for, or just more you.
Do protein calories count the same?
Yes. A gram of protein still carries about four calories. Those calories count in the surplus just like carbohydrate or fat. What changes is where the extra energy goes. When total calories are matched, more protein tends to protect or add lean tissue. It does not erase the surplus. It is not a free food.
People hear "protein does not make you fat" and quietly delete the energy. That is not what the data said. Bray and colleagues held the surplus roughly constant and changed the protein share. Fat storage tracked the extra calories. Lean mass tracked the protein.
There is a second, quieter effect. In that study, resting energy expenditure rose in the 15 percent and 25 percent groups. It did not rise in the 5 percent group. That is not a license to drink oil and call it a bulk. It is a reminder that low protein is a cheap way to look "lighter" on the scale while you lose the organ you wanted.
So count the protein. Then count the surplus. In that order.
What did the overfeeding study actually show?
Bray and colleagues overfed healthy adults for eight weeks on the same surplus, with protein set at 5, 15, or 25 percent of calories. Fat gain was similar across groups. The 15 and 25 percent groups gained about 3 kg of lean mass. The 5 percent group lost lean. Calories decided the fat. Protein decided the tissue.

Design
Bray GA, Smith SR, de Jonge L, et al. published this in JAMA in 2012. Twenty-five healthy, weight-stable men and women, ages 18 to 35, BMI 19 to 30, lived in an inpatient metabolic unit. After a weight-stabilizing diet for 13 to 25 days, they were randomized and overfed for the last 8 weeks of a 10- to 12-week stay.
The surplus was the same idea for everyone: about 40 percent more energy than the stabilizing diet, roughly 954 extra calories a day. Food was provided. This was not a free-living "I think I ate clean" log.
Groups
Protein was set as a percent of total calories:
- 5 percent. Low protein.
- 15 percent. Normal protein.
- 25 percent. High protein.
Carbohydrate stayed in a tight band, about 41 to 42 percent of energy. Fat filled the rest. So this was not a "high protein versus high carb" food fight. It was the same overfeed, different protein share.
Fat vs lean
Body fat increased similarly in all three groups. That is the sentence most people skip.
Scale weight did not. The low-protein group gained about 3.16 kg. The 15 percent group gained about 6.05 kg. The 25 percent group gained about 6.51 kg. The extra weight in the higher-protein groups was not extra fat. It was lean mass.
Lean body mass rose about 2.87 kg in the 15 percent group and about 3.18 kg in the 25 percent group. Call that ~3 kg of lean. The 5 percent group lost about 0.70 kg of lean while still storing fat.
The scale, in other words, rewarded the worst diet with the "best" number. Less weight. Same fat. Less tissue.
What it does not prove
This is not a hypertrophy trial in trained lifters. It is not a CrossFit block. It is not proof that protein has zero calories, cannot make you fat, or excuses a sloppy bulk.
It does not tell you that 25 percent of calories is the right target for a 200-pound athlete. Percents move when calories move. A 25 percent protein share of a 954-calorie surplus is a different grocery list than protein at goal bodyweight on a 250-calorie lean gain.
It also does not prove that eight weeks of ward food equals a year of real training. Lean mass on a scan is not only contractile muscle. Water, glycogen, and organ tissue ride along. The direction still matters: enough protein, lean went up. Almost no protein, lean went down, in a surplus.
Use it as composition evidence. Do not use it as a permission slip.
How much protein in a surplus?
A practical standard is protein at or near goal bodyweight in grams per day. If you want to weigh 180 pounds, plan about 180 grams. That is not a ward-study percent. It is an operator number you can hit with food first, then a complete whey isolate when a meal would otherwise miss.
If you prefer kilograms, that sits near 1.6 to 2.2 g per kg for people who actually lift. Do not turn the Bray percents into your only rule. Five percent of a huge surplus is still a protein-starved day. Twenty-five percent of a huge surplus is a lot of food, not a magic ratio.
Hit the grams. Then set the surplus in calories, not vibes.
What does a practical surplus actually look like?
Four things. None of them are a protocol you have to tattoo on your forearm.
- Protein at or near goal bodyweight, most days, not most weekdays.
- An honest surplus. A few hundred calories above maintenance if you want to stay lean-ish. Not a second dinner every night because "I lift."
- Lift like the extra food has a job. Progressive work. Not steps and hope.
- Sleep so the overnight shift clocks in. Food cannot finish a rebuild you never started.
That is the standard. The study explains why the protein line is not optional. It does not replace the other three.
If the scale jumps and your lifts are stuck, you did not "prove Bray wrong." You probably ran a sloppy surplus. If the scale barely moves and you feel flatter, you may have raised protein by cutting the calories that were supposed to fund the work. Same mistake, opposite costume.
Where does a whey isolate earn its keep?
Food first. Eggs, meat, yogurt, fish, dairy, leftover dinner. If those already hit the grams, you do not need a powder to make the study true.
A hydrolyzed whey protein isolate earns its keep when a real meal would miss. Thin appetite. Early morning. Right after a session that actually created damage. Travel. The day the kitchen loses.
That is logistics, not a personality.

If I eat more protein, will I gain more fat?
Not if total calories stay the same. In Bray 2012, fat gain was similar at 5, 15, and 25 percent protein. Extra protein changed lean mass. It did not add a special fat tax. Extra calories still will.
Why did the low-protein group gain less scale weight?
They stored similar fat and lost lean. The scale looked "better" because tissue left. That is a worse outcome with a prettier number. Do not use a low-protein surplus to win a weigh-in.
Can I just add scoops and ignore calories?
No. Protein is about four calories a gram. Bray held the surplus constant. Your kitchen will not. An extra scoop on top of an already large surplus is still energy. Count it.
Is this a reason to sloppy bulk?
No. The surplus in the ward was large, about 40 percent above the stabilizing diet. Fat still went up in every group. High protein made the gain higher-quality. It did not make the gain free.
Do I need powder if I eat enough food?
No. Food first. Use a complete whey isolate when a meal would miss, appetite is thin, or you need protein after a hard session without another plate.
What about whey isolate in a surplus?

Did the high-protein groups gain more because they ate more?
They ate the same intended surplus. Protein as a percent of those calories was the variable. Fat gain stayed similar. Lean mass did not. That is the point of a controlled overfeed.
Is 25 percent of calories the target I should copy?
Not as a rule. Copy the idea: enough protein to fund tissue, a surplus you can defend, training that uses the food. For most lifters, grams at or near goal bodyweight is easier to run than a ward percent.
Do not fear the extra scoop. Fear the empty day.
Count the protein. Then worry about the surplus.
